Where you need a professional

  • PCOS, thyroid conditions, diabetes, gut issues, pregnancy
  • A history of disordered eating. Tracking is not for everyone
  • Medications that interact with diet. Your GP or an Accredited Practising Dietitian owns this space

I am a performance coach, not a dietitian or a doctor. Everything today is general education that works for most healthy adults. If your situation is medical, we get you to the right person. A coach who refers out is a coach you can trust.

Energy Balance 101

One equation runs everything

The Law

Energy in vs energy out. Eat more than you burn and the body stores it. Eat less and it draws on stores. Every diet that has ever worked, worked through this.

Keto, fasting, paleo, carnivore. Different doors, same room. They all work by changing one side of this equation.

The hidden lever for desk workers

The chair-shaped day

  • Car, desk, meetings, couch. Under 3,000 steps without noticing
  • NEAT collapses and hundreds of calories of burn quietly vanish
  • Then we blame the metabolism

The built-in movement day

  • Walk-and-talk calls, stairs, a lunchtime lap of the block
  • 8,000 to 10,000 steps can add 300 plus kcal of daily burn
  • No gym required. This is the cheapest fat-loss tool you own

NEAT is Non-Exercise Activity Thermogenesis. Every step, fidget, and flight of stairs that is not a workout.

Digestion burns. Training burns less than you think

TEF · thermic effect of feeding

  • Roughly 10% of your daily burn goes to processing food
  • Protein is the most expensive to digest, 20 to 30% of its calories
  • One more reason a high-protein plate works for you

EAT · your actual workouts

  • Exercise Activity Thermogenesis. The gym, the run, the class
  • Usually only 5 to 10% of the day, even for regular trainers
  • This is why you cannot outrun the fork. Train for fitness, eat for weight

What training is not

  • A calorie eraser. You cannot outrun the fork, we covered that
  • Punishment for what you ate on the weekend
  • A permission slip for dessert

What training actually is

  • The signal that tells your body what to build
  • The reason a deficit strips fat instead of muscle
  • The discipline anchor the rest of your week hangs off
My philosophy

You manage your weight at the table. You build the machine in the gym. EAT is 5% of your burn but 100% of the signal, and the signal decides what your body becomes.

Strength · the armour

  • Lifting holds bone density. Insurance against the fall at 75
  • Muscle raises your BMR and keeps you independent: bags, stairs, grandkids

  • The most underrated lane. Best energy, best training

The trap: the 1,200 kcal crash diet fails the same way every time. The biggest deficit you cannot sustain always loses to the smallest one you can.

  • Carbs stay the biggest slice, even cutting. They refill the glycogen your muscles burn training, and your brain runs on them all day at work

  • Fats are the slice we trim. At 9 kcal per gram, cutting fat frees the most calories while carbs keep you performing

  • Carbs dominate on purpose. Muscle grows from hard training plus full glycogen stores. Under-carbed surpluses just get stored as fat
  • Protein solid at 2g/kg. More is not better here
  • Consider: scale moving up slowly. Fast gain is mostly fat

The pattern: carbs are the biggest slice in both, because they are your performance fuel. Protein anchors both plans. Fats hold a hormone floor and are the first dial we trim in a cut.

The Health Halo

"I eat healthy but can't lose weight"

Wearing the health halo

  • Acai bowl with granola: 600 to 700 kcal
  • Banana bread with the coffee: 450 kcal
  • Handful of trail mix, then another: 350 plus kcal
  • Large flat white, two a day: 400 kcal

The junk that's smaller

  • McDonald's cheeseburger: about 300 kcal
  • A Freddo: 95 kcal
  • Single scoop of ice cream: about 140 kcal
  • None of these are health foods. That is the point

Healthy does not mean low calorie. This is why calorie counting is powerful: it catches the halo foods that quietly erase your deficit.

This is not permission to live on junk because you tracked it and stayed in a deficit. You can lose weight that way and still feel terrible. Fuel quality is its own dial.

Both weeks total 16,800 kcal. The red week tanks Wednesday's session, Friday's focus, and the willpower collapse makes the blowout bigger than planned. Then Monday starts tired. Can be done, not recommended for high performance.

Food first, then the big three

Creatine

  • 3 to 5g daily, any time, every day
  • The most researched supplement in sport
  • Strength, power, and growing evidence for the brain

Magnesium

  • 300 to 400mg in the evening
  • Supports sleep quality and recovery
  • Most people fall short from food alone

Electrolytes

  • Sodium around training and heavy sweat days
  • Headaches and flat sessions are often just salt and water
  • Especially if you train early or drink lots of coffee

Supplements supplement. They sit on top of whole foods, protein, and sleep, never instead of them. On medications? Clear it with your GP first.
